not early morning.. first goes water, coffee, and then OJ within two hours.. i do not go by analysts.. they keep on changing.. i go with what works for my body.. it had been years.. i believe it is giving me good immunity.. since 5 years started having an apple a day.. I am not into berries..

Instead of OJ...have some berries,grapes,dry fruits in oats...that's what I do atleast...

5'9" ki 64 ante... you might be an ectomorph. Try following ectomorph workouts. Generally they are about lifting heavier weights (even if you can sacrifice the correct form for 2-3 reps - called cheat reps)

And also... try to target bigger muscles. For example... triceps take 2/3rd of your arm size. Biceps takes only 1/3rd. So... work on triceps .. like pushups etc.

If your goal is to increase the width, try targetting your deltoids. like military press etc.

You can concentrate more on mass building exercises (compound exercises like pushups, benchpress, deadlift, squats and military press, pullups, lat pull downs, chinups etc). And also... squats/deadlift/benchpress are capable of increasing your testosterone levels - which is very very important in building muscles.

You don't have to worry about muscle definition exercises at this point of time (eg. dumbbell curls, lateral raises etc). You will feel the burn with these. But the overall work done would be less.

FYI...

work done in lifting a kg object to a height of 1m under the influence of gravity is w = mgh = 1*10*1 (g=10m/s^2 ani assume cheskunte). That is called a joule.

1 joule = 0.2390 cal (approximate it to 1 cal = 4 joules)

now, if a 100 kg person is climbing up a step of height 15cm, the effective work done is mgh = 100x10x0.15 cal = 0.15 k Joules. Which is approx 0.036 kCal

Initially, if his muscles are working at 15% efficiency, they would be burning 0.25 k Cal to do the work of 0.036 k Cal work. (eventually this efficiency increases as you get familiar to the workout activity. So you should increase the intensity of your workouts later)

Hope this information helps you in setting the right targets.

REMEBER: The biggest hurdle in getting into shape is neither the physical work nor the time. The hurdle is the frustration and commitments. If you set your goals and targets right, the frustration part would be less(er)

And also... make sure that you are using the full range of motion (if a joint is capable of moving your joints by 120 degrees, make sure that you are lifting the weights through out those 120 degrees)

And try to hit the muscles from different angles. (like... varying the distance between your wrists in latpulldowsn/benchpress, or hammer curls vs preacher curls, front lunges and back lunges etc)

I'm a vegetarian. Except cakes (very rare) I don't even eat an egg.

coming to body definition (cuts), here are my general tips...

--> lower body is capable of doing more work in lesser time. means... more calories are burnt in lesser time. (squats, lunges, stair climbing etc)
--> compound exercises (involving more than 2 bone joints) are better (coz they enable you to do more work) than isolated exercises (invovling only one bone joint). eg. lat pull downs are better than bicep curls - especially when your goal is to cut down some fat.
--> instead of following some modern bodybuilder's routine (which targets a specific part on a particular day), you may follow old-school bodybuilder's routines - every body part is trained in a day, and 3-5 work out days in a week.
--> Rest is very important. Sleep at least 8-10 hours a day. And drink at least 5-6 liters of water daily.
--> Eating more and working more (called high energy flux) gives better results than eating less and working less (low energy flux)
--> Any exercise should be done in 3 different modes. lightweight+more-reps, moderate_weight+medium_reps, highweight+low_reps. This will give an overall development for your muscles.
--> Never let the weights drop under the influence of gravity. You should control the movement even when the weights are being lowered (negative portion of the rep)
--> have patience. 3 months is a really small time. One year is a reasonable time to see significant changes.

I've read somewhere that a pound of fat is lost if you burn 3500 kilo calories. It means... If your goal is to lose a kg of fat per week, you should aim at burning 7,7000 kCals per week. And if your body weight is 100 kg, you might burn (estimated) 0.25 kilo calories for every step you climb up and down on the stairs. Assuming 20 steps per floor, 10 floors in your building, climbing up and down your building will burn 0.25x20x20 kCal = 100 kCal. If you climb up 50 floors in the morning and 50 floors in the evening (breaking up your workout is called split routine - it works wonders), you can burn 1000kCal per day. If you workout for 5 days a week, you can cover 5000 kCal. And whatever muscles you have developed in this process would burn up the remaining 2700 kCals - even if you are sitting and watching the TV. (more muscles = more fat burn)

if you are intimidated by these numbers, you can simply stick to the golden rule of 10,000 steps a day.

If you are in muscle building stage, you need 1 gram per pound of your body weight. Means 2.2 grams of protein per kg of your body weight.

I know this is controversial for some Indian vegetarians, but eggs are must and should

quinoa and eggs give you complete protein. Rest of veg chain lo soy matrame complete protein, but plz avoid soy as possible

Also take lots of nuts, dry fruits n fruits

walnuts, almonds - fistful a day for sure

dry fruits of your choice

banana/apple/pears/pineapple/all berries/persimmon....

Avoid oranges...google why they should be avoided especially early in the mornings...

but can't take in raw except a few like carrots n beats in summer

use Multi grain flour(without soya) to do roti/puri/chapati's

Idhi super .. my goto staple is red chori beans. The japs love it. Available in Indian grocery stores. Make sure they are deeper red. That and green gram. Pesarattus rule.

Rest of dhals are jujube.
